The 45-Minute Full Body Workout You Can Do Twice a Week (Straight From The Office)

By Will Duru, BSc (Hons) Sport and Exercise Science, Award-Winning Personal Trainer

You leave the office. You’re tired. You’ve got maybe 45 minutes before life takes over again.

Sound familiar?

I hear this from clients every single week. They want to train. They want to get stronger. But they don’t have two hours to spend in the gym every day.

Here’s the good news. You don’t need two hours. You don’t even need four days a week.

Two full-body sessions, 45 minutes each, done with focus. That’s it. That’s genuinely enough to build strength, protect your joints, and keep you moving well for years to come.

Let me show you why this works, and give you the exact sessions I’d hand a busy client this week.

Why Twice a Week Full Body Training Actually Works

I’ll be honest. When I first started coaching, I thought more was always better. More days. More sets. More sweat.

I was wrong, and the research backs that up.

A meta-analysis published in Frontiers in Physiology found that people new to lifting saw bigger gains in muscle size when they trained twice a week, compared with once a week (1). Twice a week isn’t a compromise. It’s close to the sweet spot for most people.

The American College of Sports Medicine goes further. Their guidelines recommend resistance training two to three days a week for healthy adults (2). That’s not a minimum you settle for. That’s the actual recommendation.

Why does this work so well when you’re short on time?

Each session hits your whole body. Legs, chest, back, shoulders, core. Nothing gets left out for a week at a time. You get a full stimulus, twice, every single week.

You get proper recovery between sessions. Train Monday and Thursday, or Tuesday and Friday, and your muscles have time to repair and grow before the next hit. No junk sessions where you’re too sore to move properly.

You stay consistent. I think this is the part people underrate. A plan you can actually stick to beats a “perfect” plan you quit after three weeks. Every time.

So here’s the honest question. Is two sessions a week the absolute maximum for muscle growth? No, probably not. But is it enough to get stronger, build muscle, and improve your health? The evidence says yes, and for someone commuting straight from a desk to a gym floor, it’s the realistic answer.

Straight From Desk To Gym: Why 45 Minutes Is Plenty

You don’t need to live in the gym. You need to train with intent.

A focused 45-minute session, using compound moves that work several muscles at once, gets you in and out with a proper training effect. No wasted time between machines. No wandering around wondering what to do next.

This is exactly why I built these two workouts around big, simple movements. Squats. Presses. Rows. Lunges. Moves that give you the most return for your time.

Perhaps you’re new to some of these exercises. That’s completely normal, and it’s exactly why I built video guidance into the 12REPS app for every single move.

The 12REPS Difference: Learn Every Move, Properly

I’ve trained people for over ten years now, and I can tell you the biggest thing that stops beginners from progressing isn’t motivation. It’s confidence with technique.

That’s why every exercise inside the 12REPS app comes with two videos:

  • A full exercise demonstration, so you can see exactly how the movement should look, start to finish.
  • A coach-led technique video, where I walk you through the setup, the form cues, and the common mistakes to avoid.

Our goal is simple. Help you feel competent, confident, and prepared every time you step into the gym. Better guidance means better training, fewer setbacks, and more confidence to keep progressing.

Learn every exercise. Train with confidence. Keep progressing.

Warm-Up (5 Minutes)

Don’t skip this. A short warm-up wakes up your hips, shoulders, and core, and it lowers your injury risk before you load up.

Walkout to World’s Greatest Stretch

Walkout to Pigeon Stretch

5 reps each side

Figure 4 Stretch

Every warm-up move has a step-by-step video in the app too, so you’re never guessing.

Workout 1: Full Body Kettlebell Session

This session leans on one kettlebell. If you train at home or your gym is short on equipment, this one’s for you.

Bring your heart rate down and give those muscles a stretch before you head home.

How To Build This In The 12REPS App

Here’s how to set up both sessions so they’re ready to go before you even walk in the door.

  1. Open the 12REPS app and go to Build Your Routine.
  2. Add each exercise from Workout 1 in order, then save it as its own session.
  3. Repeat for Workout 2.
  4. Use the app’s built-in stopwatch to time your rest periods between sets. No more guessing, no more scrolling your phone for five minutes when you meant to rest for one.
  5. Tap into any exercise before you start and watch the demo and coach-led technique videos. Ninety seconds of watching can save you weeks of bad habits.

You can track and build your routine on the 12REPS app with whatever equipment you have. Kettlebells, dumbbells, bands, or just your bodyweight- it adapts to you.

Are Two Full-Body Workouts a Week Actually Enough?

I get asked this constantly.

If your goal is general strength, better health, and a body that moves well, then yes. Genuinely, yes. Two well-built full-body sessions a week, done consistently for months, will outperform four rushed, unfocused sessions almost every time.

Consistency beats intensity. I’d rather see a client hit two solid 45-minute sessions every single week for a year than burn out after three weeks of an ambitious five-day plan.

So, what’s stopping you from getting two sessions in this week?

Open the app. Build the routine. Watch the videos. Go.
